Imperfect Workout: Weights Edition (Monday) got video loaded

  8 dumbbell moves, 20 seconds on, 10 seconds off. Adjustable for wherever you're starting.

Welcome to another Imperfect Workout! 💪

If you're new here, this series is part of Operation Build Muscle, my own real-time experiment in getting stronger as a beginner. I'm not a fitness model, and I don't have a perfect routine. I pick up the weights, pay attention to my body, and show up again the next day.

This one was my first weights edition. The video wouldn't upload, but the workout got done, and now you can follow along too.

Why strength training matters (especially after 40)

Our muscle is more than how we look. It's metabolically active tissue that supports how our bodies use energy, move, and stay independent as we age. Research shows that adults can lose muscle mass over time without resistance training, and that consistent strength work helps maintain and rebuild it (Westcott, 2012, Current Sports Medicine Reports).

That's why muscle is a pillar of the Aligned Metabolism Method. It's not about burning off food or punishing your body. It's about sending your body the signal: we need this muscle, keep it.

Before you start

  • 🍳 Eat first. No fasted workouts here. Have a balanced meal or snack before you train so your body has fuel to work with.
  • 🔥 Warm up for 3 to 5 minutes. March in place, arm circles, a few bodyweight squats.
  • 🏋️ Pick your weights. Choose a weight you can control for the full 20 seconds with good form. Light is fine! You can always go heavier next time.
  • 💧 Keep water nearby.

The format

  • ⏱️ 20 seconds work / 10 seconds rest
  • 🔁 8 movements = 4 minutes per round
  • 🔁 3 to 5 rounds (12 to 20 minutes total)
  • Rest 1 minute between rounds if you need it

The workout

1. Squat + Front Raise Swing
Hold one dumbbell with both hands. Squat down, then as you stand, swing the weight up to shoulder height with straight arms. Drive through your heels and squeeze your glutes at the top.
Works: legs, glutes, shoulders

2. Reverse Lunge + Hammer Curl
Step one foot back into a lunge. As you return to standing, curl the dumbbells with palms facing each other. Alternate legs.
Works: legs, glutes, biceps, forearms

3. RDL + Bent-Over Row
Hinge at the hips with soft knees, lowering the dumbbells along your legs, then stand tall (RDL). Hinge again, hold that position, and row the weights toward your ribs. Keep your back flat throughout.
Works: hamstrings, glutes, back

4. Curtsy Lunge + Upright Row
Step one leg behind and across into a curtsy lunge. As you stand, pull the dumbbells up toward your chest, elbows leading. Alternate sides.
Works: glutes, inner and outer thighs, shoulders, upper back

5. Alternating Dumbbell Toe Taps
Set a dumbbell on the floor in front of you. Lightly tap the top of it with one foot, then the other, alternating quickly like you're jogging in place.
Works: heart rate, coordination, core

6. Skull Crushers
Lie on your back (floor or bench) holding dumbbells above your chest. Keeping your upper arms still, bend at the elbows to lower the weights toward your forehead, then extend back up.
Works: triceps

7. Reverse Fly
Hinge forward with a flat back and a slight bend in your elbows. Open your arms out to the sides, squeezing your shoulder blades together, then lower with control.
Works: rear shoulders, upper back, posture muscles

8. Bicep Curls
Stand tall with palms facing forward. Curl the dumbbells toward your shoulders, keeping elbows close to your sides. Lower slowly.
Works: biceps

Make it yours

  • New to weights? Start with 3 rounds, light dumbbells, or no weight at all.
  • Want more of a challenge? Go heavier, slow down the lowering phase, or add a 4th and 5th round.
  • Something doesn't feel right? Swap it. Reverse lunges can become stationary split squats. Toe taps can become marching in place.

This is progressive overload in real life. Small increases over time give your muscles a reason to adapt. 💪

The real takeaway

This workout wasn't perfect. The video didn't upload. I didn't have a fancy setup. But I showed up, picked up the weights, and did the work.

That's what consistency over perfection looks like.
